Less than the question assumes, at least for fat loss on its own. A meta-analysis pooling controlled trials found meal frequency made little difference to fat loss once protein and total intake were matched between groups. But a separate trial found something meal frequency does change: how efficiently your body builds new muscle protein from the same amount of food. Those are two different questions with two different answers, and most of the confusion here comes from treating them as one.
The short answer
For fat loss, how many times a day you eat barely matters once your total protein and total intake are accounted for. For building or protecting muscle, how you space your protein across the day does matter somewhat, with research favoring three to four evenly spread feedings over one or two large ones. If your main goal is fat loss, pick a number of meals that fits your life. If muscle retention is a bigger concern, which it usually is during any real weight loss, spacing protein across several meals has real evidence behind it.
What the frequency meta-analysis found
A 2015 meta-analysis in Nutrition Reviews pooled the available controlled trials comparing higher and lower meal frequencies while total energy and protein intake were kept equivalent between groups. Schoenfeld, Aragon, and Krieger found no significant overall effect of meal frequency on fat loss across the pooled studies. When the food and protein are the same, splitting it into three meals or six doesn't reliably change how much fat comes off.
That finding runs against a lot of popular advice about "stoking the metabolism" with frequent small meals, which isn't supported once studies control for what's actually being eaten rather than just how often.
A separate trial on spacing protein
Fat loss isn't the only outcome that matters during a diet, and a 2013 study in The Journal of Physiology looked at a different question: how meal spacing affects muscle protein synthesis, the process that builds and repairs muscle tissue. Participants ate the same total protein in one of three patterns over twelve hours, either a bolus of two large feedings, a pulse of eight small feedings, or an even pattern of four moderate feedings roughly every three hours. Areta and colleagues found the even, four-meal pattern produced the highest rate of muscle protein synthesis over the twelve hours, higher than either the two large meals or the eight small ones.
Same total protein, three different ways to split it. Only one pattern got the most out of it for building muscle.
Why both findings can be true at once
Fat loss is mostly a function of total energy balance over time, and total energy balance doesn't much care how many meals it was delivered across. Muscle protein synthesis works differently, on a shorter clock, where your body can only make efficient use of so much protein in a single sitting before the rest is used less efficiently for building tissue. That's a real biological difference between the two outcomes, not a contradiction between the two studies. It also explains why "meal frequency doesn't matter" and "how you space protein matters" can both be accurate depending on which question you're actually asking.
A reasonable default
Three to four meals a day covers both findings reasonably well. It's frequent enough to space protein the way the Areta trial found most effective for muscle protein synthesis, without requiring the kind of rigid, six-meals-a-day schedule that the fat-loss meta-analysis found unnecessary. Two meals a day can still work well if each one comfortably fits close to half your daily protein target, since the spacing research is about diminishing returns per sitting, not a hard cutoff below which nothing counts. The clearest case for going a bit more frequent is when a single meal would need to carry an amount of protein that's genuinely uncomfortable to eat in one sitting, which is common for anyone with a smaller appetite.
Who genuinely benefits from more meals
People actively trying to preserve or build muscle during a deficit get the clearest benefit from spacing protein across more feedings, since that's exactly what the spacing trial measured. People whose main constraint is appetite, which is common on a GLP-1, sometimes end up eating more frequent, smaller meals simply because larger ones don't fit comfortably, and that pattern happens to align well with the protein-spacing research even when it wasn't chosen for that reason.
On the other end, people who genuinely prefer fewer, larger meals and find that pattern easier to sustain don't need to force a change based on the spacing trial alone. Adherence over months tends to beat a theoretically optimal schedule that gets abandoned after two weeks. If protein is still landing near your floor by the end of the day, the number of meals it took to get there matters less than either study alone might suggest.
